Red lentil soup — GL 11 per bowl
Red lentils cook in 20 minutes without soaking. The fiber content is high enough to substantially slow the glucose release from the carbohydrate. Paired with olive oil and aromatics, the GL lands around 11 for a generous bowl.
Recipe:
- 1 cup dried red lentils
- 1 can (14 oz) diced tomatoes
- 1 medium onion, chopped
- 2 cloves garlic, minced
- 1 tsp cumin, ½ tsp turmeric
- 4 cups low-sodium vegetable or chicken broth
- 2 tbsp olive oil
- Salt, pepper, squeeze of lemon
Sauté onion and garlic in olive oil until soft, about 5 minutes. Add spices and cook 1 minute. Add lentils, tomatoes, broth. Simmer 20–25 minutes until lentils are tender. Blend partially if you want a thicker texture.
Makes 4 servings. Reheats in 3 minutes. Freezes well for up to 3 months.

Sheet-pan chicken + roasted vegetables — GL ~6
The GL varies based on which vegetables you use. Non-starchy vegetables (zucchini, broccoli, bell pepper, green beans) keep it very low; a mix with sweet potato lands around GL 8. Avoid white potato if you're managing blood sugar — GL 14+ per portion.
Recipe:
- 4 chicken thighs or breasts (bone-in holds up better for reheating)
- 2 medium zucchini, cut into half-moons
- 1 bell pepper, sliced
- 2 cups broccoli florets
- 2 tbsp olive oil
- Salt, pepper, garlic powder, paprika, dried oregano
Toss vegetables with 1 tbsp olive oil and seasoning. Season chicken with remaining oil and spices. Arrange on a sheet pan, chicken pieces separated from vegetables. Roast at 425°F (220°C) for 35–40 minutes until chicken is cooked through and vegetables have some color.
Works cold in a salad the next day. Works hot as dinner. High protein, GL ~6, nothing processed.
