A Low-GL Route Through the Supermarket, Aisle by Aisle
Most of what determines a week of blood sugar gets decided in about forty minutes on a Saturday morning. Whatever comes home is what gets eaten.
So here's the route, section by section, and what's worth reading in each one.
Produce, and the two-thirds rule
Start here and fill roughly two-thirds of the trolley before anything else goes in. Non-starchy vegetables carry so little available carbohydrate that portion control barely applies: leafy greens, broccoli, cauliflower, peppers, courgette, green beans, mushrooms, cabbage, asparagus, tomatoes.
Starchy vegetables need portioning rather than avoiding. Potatoes, sweet potatoes, corn, peas and winter squash all belong in a diabetes-friendly diet in reasonable amounts.
For fruit, buy whole and buy what you'll actually finish. Berries, apples, pears, citrus and stone fruit all sit at low glycemic loads per serving.
The protein counter
Nothing here has a glycemic load worth calculating. Plain meat, fish, eggs and poultry contain no carbohydrate to speak of, so the decisions are about cost and what will actually get cooked on a Wednesday.
The exceptions are the breaded, glazed, and marinated items. Breadcrumb coatings add fast carbohydrate, and glazes are usually sugar-based. A honey-glazed ham or a teriyaki salmon fillet carries a load the raw version doesn't.
Dairy, where the flavoured versions hide
Plain yogurt, milk and cheese are straightforward. Milk contains lactose and lands at a GL of about 4 per glass. Cheese is effectively zero.
Flavoured yogurt is where it turns. A single fruit-on-the-bottom pot commonly carries 20 to 25 grams of sugar, most of it added. Plain Greek yogurt with your own fruit stirred in does the same job at a fraction of the load, with more protein.
The bread and bakery section
This aisle rewards label reading more than any other, because the packaging language and the actual product frequently disagree.
"Multigrain" means several grains were used, and says nothing about whether they were refined. "Wheat bread" is often white bread with colouring. "Made with whole grains" can mean a small proportion of them. The words that carry information are "100% whole grain" and, for sourdough, a starter or culture on the ingredient list rather than commercial yeast alone.
Genuine long-fermented sourdough tests around 54, dense pumpernickel and rye lower still, and standard sandwich bread lands at 70 to 75.
The aisle that's better than its reputation
Tinned and dried goods are where the lowest-GL food in the shop lives, and it's the aisle people skip on their way to the fresh sections.
Lentils, chickpeas and beans all sit between GI 25 and 36. Tinned tomatoes, tinned fish, and nuts belong here too. Barley, quinoa, and steel-cut oats keep for a year.
What to read: for tinned beans, check whether sugar has been added (baked beans, yes; plain beans, usually not). For nut butter, the ingredient list should say nuts and possibly salt.
The "health" aisle, which is mostly a marketing aisle
Granola, protein bars, cereal marketed to diabetics, agave syrup, coconut sugar, dried fruit and smoothie mixes cluster in this section, and it produces more high-GL purchases per square metre than the confectionery aisle does.
Granola commonly runs GL 15 to 20 per portion, and the stated portion is usually 40 grams, which is about half of what anyone pours. Agave is roughly 85% fructose, which produces a smaller immediate glucose rise than table sugar and a worse metabolic profile at volume.
Read the carbohydrate line and the serving size together. The serving size is where the optimism lives.
Frozen, last on purpose
Frozen vegetables, berries, fish and prawns are nutritionally close to fresh and considerably harder to waste. Buy them at the end so they spend the least time out of the freezer.
What to avoid here is the coated and sauced: breaded fish, potato products, and rice or pasta ready meals whose sauce is thickened with starch and sweetened.
The drinks aisle deserves more attention than it gets
A single 500 ml bottle of regular soda carries around 50 grams of sugar with no fibre, protein or fat to slow any of it. That's the highest-load item most people put in a trolley without thinking about it, and it's usually bought as an afterthought at the end of the shop.
Sports drinks are built for a purpose most shoppers don't have. They're designed to deliver fast carbohydrate to someone mid-endurance-event. Bought for a desk, that's the entire point of the product working against you.
Flavoured waters and iced teas are the ones that slip past, because the packaging is calm and the bottle looks like water. Many carry 15 to 25 grams of sugar. The label is the only way to tell.
Sparkling water, coffee, tea, and milk are the straightforward options. Diet drinks are a longer conversation about which the evidence is genuinely mixed, but on the specific question of immediate glucose response, they don't produce one.
The one label habit that carries the rest
If you only read one thing, read total carbohydrate against serving size, then check fibre. Total carbohydrate minus fibre gives you available carbohydrate, which is the number the glycemic load calculation actually uses.
Sugar content alone will mislead you. A cracker with zero grams of sugar and 22 grams of refined starch will raise blood glucose faster than a yogurt with 8 grams of lactose. The starch is the part the label doesn't advertise.
Do that on the ten or fifteen items you buy every single week and you never have to do it again. The weekly shop is mostly the same trolley repeated, so the label reading is a one-off cost with a permanent return.
